The goal here is simple, you are to complete the entire workout at your absolute best pace. No rest, no recovery, nothing. 
Complete your burpees at perfect form - don’t get sloppy, stop or slow down if you do. We’re not impressed with a fast time and disgusting form.

The rower at setting 7 is important as it sets the correct ratio of resistance and endurance we’re aiming to achieve.

Week 4 - 4.2 Circuit

6 Rounds to a 4 sec cadence of:
8x Cadence Military Press
15x Cadence Push Ups
300m Row, setting 10
8x Bent over Barbell Rows
8x Cadence Heaves
Rest 2 min between rounds.

You’ve probably seen this workout recur a few times during this program, and considering it is Week 8, your weight on the bar should be increasing. All the while maintaining strict form and discipline on the cadence should become increasingly easier.

Make sure you warm up correctly prior to commencing.
For those unclear on what a cadence is, this is the part that makes this workout difficult. It forces you to maintain form and discipline. You hold at the top and bottom of the cadence. 2 seconds at the top, 2 at the bottom. Strict form and tight core for the entire range of movement. If you don’t have a cadence app, count in your head, or out loud if you like pissing people off.

If you are unable to maintain the cadence or the weight, lower weight and/or finish the workout without maintaining the cadence. Never sacrifice form for repetitions.

The barbell exercises are to be completed at a weight you can just complete for 10 repetitions, scale up or down as necessary. Remember, you’re holding at the top and bottom of this exercise.

You are to set a strong 1km time, which you are then to maintain 5 times. If you are unable to maintain the 10% rule, you did not pace yourself correctly.

Always warm up etc before commencing. We strongly recommend having a Heart Rate monitor, and already knowing your max. HR, and optimal HR zones.

Maintain the 10% rule. For example, if your first interval is 4:00, do not deviate from this time by more or less than 10%. If you are unable to stay within the 10%, stop. We’re looking for consistency over an extended period of training.

Remember the ABC 7.30 program and the previous article we wrote regarding the charity “Walking Wounded” and the fraud allegations against them?

Here’s a refresher in case you’re unaware of the story.
“Queensland police are investigating allegations that a charity set up to help Afghanistan war veterans was defrauded of $1.3 million.
The ABC 7.30 program revealed concerns by some veterans and families of soldiers who died in Afghanistan that money donated to the charity, Walking Wounded, was not used for stated aims such as counselling and rehabilitation services.
In response to the story, the head of the Australian War Memorial has also called on the founder of Walking Wounded, Brian Freeman, to return a Roll of Honour listing the names of soldiers killed in the conflict.” Dated: 11 April 2018.

Well, we sure haven’t forgotten about it.
We co-exist in a very small community of warrior-minded individuals who look after each other at the best, and worst of times. We also take it upon ourselves to hunt those down who take advantage of others. And when the parties who are being taken advantage of, happen to be veterans and the families of fallen soldiers, our blood runs very hot indeed. We have and will continue to look into this matter.
